{"id":108866,"date":"2026-08-27T14:15:55","date_gmt":"2026-08-27T12:15:55","guid":{"rendered":"https:\/\/runlovers.it\/?p=108866"},"modified":"2026-08-24T11:45:51","modified_gmt":"2026-08-24T09:45:51","slug":"late-summer-intervals-four-week-plan","status":"publish","type":"post","link":"https:\/\/runlovers.it\/en\/2026\/late-summer-intervals-four-week-plan\/","title":{"rendered":"Late-August Intervals to Get Fast Again in Four Weeks"},"content":{"rendered":"<p><em>The first cool mornings make fast work possible again, and how you reintroduce it over the first four weeks matters more than which session you pick.<\/em><\/p>\n<ul>\n<li>Two months of easy running leaves endurance almost untouched and lets your fast mechanics go stale. That&#8217;s the starting point.<\/li>\n<li>Strides bring back coordination and foot contact with no metabolic cost, and they take five minutes at the end of an easy run.<\/li>\n<li>Spring paces have to be recalibrated against a recent 2 km (about 1.25 miles) test, not recovered from memory.<\/li>\n<li>Weekly progression follows what your body tells you, because percentage rules are less solid than they&#8217;re made out to be.<\/li>\n<\/ul>\n<hr \/>\n<p>You head out at seven and the air has changed texture: the first hundred yards no longer burn in your throat, and the humidity doesn&#8217;t coat you in an instant. It&#8217;s the signal you&#8217;ve been waiting for since mid-June, and the temptation is to celebrate it with the May session \u2014 ten times a thousand meters at the pace you were holding back then. You can&#8217;t handle that session today. You&#8217;ve spent two months asking your body for one thing, and your body learned that one thing.<\/p>\n<h2 id=\"what-you-lost-in-two-months-and-what-you-didnt\">What You Lost in Two Months, and What You Didn&#8217;t<\/h2>\n<p>What the summer dismantled isn&#8217;t your aerobic engine, it&#8217;s your fast mechanics. If you kept running, even slowly or sparingly, your ability to sustain a prolonged effort has largely stayed where it was. What degrades quickly are the qualities that depend on the nervous system and the tendons: recruiting fast-twitch fibers, holding a high cadence without falling apart, keeping ground contact as brief as fast running requires.<\/p>\n<p>A tendon that works only at low intensity for two months behaves like a rubber band left in a drawer: it holds, but it gives back less than you put into it. That&#8217;s why the first September rep feels clumsy before it feels hard \u2014 what&#8217;s out of shape is the firing sequence, far more than your lungs.<\/p>\n<p>This distinction changes how you come back. An intact aerobic engine and rusty mechanics call for a coordination stimulus before a metabolic one: you fix the how first, then add the how much. Invert the order and you end up running long reps with form that falls apart after thirty seconds, and at that point the work produces fatigue without producing speed.<\/p>\n<p>It&#8217;s also worth scaling back the idea that everything is gone: <a href=\"https:\/\/runlovers.it\/en\/2026\/detraining-break-two-weeks-running-fitness\/\">a short break costs far less than it seems<\/a>, and two months of easy running isn&#8217;t even a break. Different story if you held on to <a href=\"https:\/\/runlovers.it\/en\/2026\/summer-speed-workout-plan\/\">a few intensity touches through July despite the heat<\/a>: in that case the first two weeks of this program become a formality, and you can shorten the road back.<\/p>\n<h2 id=\"why-you-start-with-strides\">Why You Start With Strides<\/h2>\n<p>Start with strides, for at least a full week, before you time anything. They&#8217;re runs of 80 to 100 meters at progressive acceleration with full walking recovery: they cost almost nothing metabolically and get the nervous system producing a quick, clean movement again.<\/p>\n<p>Execution matters more than the count. Start from your easy-run pace and accelerate through the first thirty meters, hold the fastest speed you can carry without tightening up for another thirty or so, then let yourself decelerate without braking hard. The control is in low shoulders and a loose jaw: if you&#8217;re clenching your teeth, you&#8217;re running too fast. Between one stride and the next, walk until your breathing comes back to the point where you could answer a question with a whole sentence. Six or eight reps at the end of an easy run, twice a week, take five minutes total.<\/p>\n<p>It looks like very little, and this is the part of the program worth protecting most: it&#8217;s the only work that gives back sharpness without adding load, which is why strides stay on the calendar even in the weeks when the real intervals arrive.<\/p>\n<h3 id=\"reference-paces-when-the-old-ones-dont-apply\">Reference Paces When the Old Ones Don&#8217;t Apply<\/h3>\n<p>April&#8217;s splits won&#8217;t calibrate anything. Before you start, run 2 km at controlled effort, as even as you can manage, on a flat stretch and in the cool hours: the pace that comes out is your baseline for the month, and the same test repeated at the end will tell you whether the block worked. If you&#8217;d rather not measure anything, breathing stays the reference: two words in the short reps, a broken sentence in the long ones.<\/p>\n<p>A short test as a reference is worth as much as a race time that&#8217;s months old. It&#8217;s the same principle behind building <a href=\"https:\/\/runlovers.it\/en\/2026\/10k-test-half-marathon-pace-plan\/\">an autumn block from an opening time trial<\/a> instead of from a time you&#8217;d like to run, applied to a distance you can afford at the end of August.<\/p>\n<h2 id=\"the-four-week-program\">The Four-Week Program<\/h2>\n<p>Three runs a week, with at least two full days between the quality session and the long run. Reps start from a standstill or close to it, and the first twenty meters are there to reach the pace, not to exceed it. Take the recovery in full even when you feel ready sooner: in weeks 2 and 3, the generous recovery is the reason the fifth rep still resembles the first. If the stopwatch feels oppressive, swap week 2&#8217;s quality session for <a href=\"https:\/\/runlovers.it\/en\/2026\/difference-fartlek-intervals-speed-training\/\">a feel-based session built on pace changes<\/a>, keeping durations and recoveries similar.<\/p>\n<p>If a week leaves you tired, repeat it instead of moving on. The ten-percent rule circulates as though it were a law of nature, but the available research <a href=\"https:\/\/pmc.ncbi.nlm.nih.gov\/articles\/PMC9528699\/\">doesn&#8217;t show a consistent link between training parameters, their variations, and injuries<\/a>, to the point of urging caution about recommending optimal progressions at all. It remains a useful approximation for not overdoing things, and that&#8217;s how it should be treated: a reminder, nothing more.<\/p>\n<div style=\"background-color: #f2f2f2; margin: 15px 15px 15px 0; padding: 15px; border-top: 0px solid #dee065; border-bottom: 0px solid #dee065;\">\n<h3 id=\"the-signals-that-tell-you-to-slow-the-progression\">The Signals That Tell You to Slow the Progression<\/h3>\n<p>The first indicator sits inside the session: if the last rep is more than two or three seconds per 400 meters slower than the first, that session&#8217;s volume was already too much, and next time you take a rep away instead of adding one. The second is recovery that stops working, meaning you reach the next start with your breathing still high: the pace you picked is too fast for the distance you picked. The third you read the morning after. Diffuse soreness in the calves and hamstrings is normal for a return to speed, while a pinpoint pain on a tendon, there at the first step and better once you warm up, calls for a week of easy running only before you touch the watch again. Resting heart rate, if you track it regularly, is an honest thermometer too: a few extra beats on two consecutive mornings often comes before a week that goes wrong.<\/p>\n<\/div>\n","protected":false},"excerpt":{"rendered":"<p>The first cool mornings reopen the door to quality work, but the May session won&#8217;t hold up today.
