{"id":109046,"date":"2026-09-02T23:30:24","date_gmt":"2026-09-02T21:30:24","guid":{"rendered":"https:\/\/runlovers.it\/?p=109046"},"modified":"2026-08-31T10:41:34","modified_gmt":"2026-08-31T08:41:34","slug":"shoulder-opening-workout-posture","status":"publish","type":"post","link":"https:\/\/runlovers.it\/en\/2026\/shoulder-opening-workout-posture\/","title":{"rendered":"Open Your Shoulders and Fix Your Desk Posture"},"content":{"rendered":"<p><em>Opening the front of the shoulders and strengthening the muscles that hold the shoulder blades in place are two halves of the same job: either one on its own won&#8217;t hold past the end of the day.<\/em><\/p>\n<ul>\n<li>The circuit alternates two kinds of movement: lengthening the front of the shoulders and strengthening the muscles that keep the shoulder blades in position.<\/li>\n<li>Five exercises, two or three rounds, just under fifteen minutes, no equipment beyond a chair, a doorframe and a wall.<\/li>\n<li>Two intensity options: one for shoulders that are genuinely stiff, one for anyone already training regularly.<\/li>\n<li>Three sessions a week on nonconsecutive days is the dose below which the work stops meaning much.<\/li>\n<\/ul>\n<hr \/>\n<p>Nobody decides to close up at their desk. It happens because the arms spend eight hours out in front of the body, and the muscles that hold them there, the pecs and the front of the shoulders, spend the day in a shortened position.<\/p>\n<h2 id=\"the-shoulders-that-close-in-front-of-a-screen\">The Shoulders That Close In Front of a Screen<\/h2>\n<p>At the other end, the muscles between and beneath the shoulder blades stay long and still, holding a constant pull. Picture a pair of suspenders cinched too tight across the front: the back takes the tension from the opposite side all day, never getting to shorten. By six in the evening the ache turns up right there, between the shoulder blades, at the spot that worked hardest without moving.<\/p>\n<p>So the useful work has two parts. Opening the front gives the shoulder its space back; strengthening the upper back puts someone in charge of that space. Chest stretching on its own is the overrated half of this story: you open a range of motion no muscle is ready to occupy, and within an hour your shoulders are forward again.<\/p>\n<p>The reverse holds too, with a sneakier effect. Strengthening the back while the front stays short means training one pull against another, and what gives out first is usually the neck. The scapular muscles are what decide how much load reaches the cervical spine over a day of sitting, which is why <a href=\"https:\/\/runlovers.it\/en\/2026\/upper-back-strength-neck-pain-prevention\/\">desk-related neck pain is best approached starting from the back<\/a> rather than from the spot that hurts.<\/p>\n<h2 id=\"the-circuit-exercise-by-exercise\">The Circuit, Exercise by Exercise<\/h2>\n<p>Order matters: open first, then strengthen inside the space you&#8217;ve just opened. You&#8217;ll need a chair with a firm back, a doorframe and a clear stretch of wall.<\/p>\n<p><strong>Doorway Opener \u2014 30 seconds per side<\/strong><br \/>\nRest your forearm on the doorframe, elbow at shoulder height, palm facing forward. Step half a step forward with the leg on that same side and rotate your chest slowly the other way, until you feel a pull across the front of the shoulder and the chest. Keep the neck long and the lower ribs from flaring: if your back arches to increase the tension, the work has moved to your lower back.<\/p>\n<p><strong>Thoracic Extension Over the Chair Back \u2014 8 slow reps, 2-second hold<\/strong><br \/>\nSit in a chair with a firm, low back that reaches the tips of your shoulder blades. Fingers laced behind your head, elbows wide. Let your upper back settle against the edge of the chair back and extend over it, then come back up. The movement is short and starts above the contact point: your hips stay on the seat and your lower back stays still.<\/p>\n<p><strong>Wall Slide \u2014 10 reps<\/strong><br \/>\nStand with your back to the wall, forearms against it and the backs of your hands in contact, elbows at shoulder height. Slide your arms upward without losing that contact, then come back down, drawing your elbows toward your ribs and squeezing your shoulder blades back and down. If your hands peel off or your lower back arches, cut the range short: the useful range is the one you get without cheating.<\/p>\n<p><strong>Prone Y \u2014 10 reps, 2 seconds at the top<\/strong><br \/>\nLie face down, forehead on the floor, arms extended overhead and spread into a Y, thumbs up. Lift your arms an inch or two, neck relaxed and gaze down. The drive comes from the bottom of the shoulder blades: if you feel the work high up near the neck, lower your arms and slow down.<\/p>\n<p><strong>Wall Retraction Hold \u2014 30 seconds<\/strong><br \/>\nSame position as the slide, arms fixed at ninety degrees. Press your forearms and the backs of your hands into the wall and hold your shoulder blades back and down for the full time, breathing normally. This is the exercise that teaches the upper back to stay switched on for a while, which is exactly what you ask of it during a meeting.<\/p>\n<p>Two or three full rounds, with forty-five seconds of rest between them. Just under fifteen minutes.<\/p>\n<h3 id=\"the-two-intensity-options\">The Two Intensity Options<\/h3>\n<p>If your shoulders are stiff and the opener already pulls at a small range, stay at two rounds and scale everything down: twenty seconds at the doorframe, wall slides through the bottom half of the range only, Y lifts barely off the floor and no hold. Two rounds with hands that never leave the wall are worth more than three sloppy ones, and this is the part of the work where rushing costs you immediately.<\/p>\n<p>Anyone already training regularly takes the circuit to three rounds and adds resistance where it counts: a light band held taut between the hands during wall slides and Ys, three seconds of hold at the end of the movement instead of two, forty seconds at the doorframe and forty-five on the closing retraction. Progression comes from time under tension before it comes from load.<\/p>\n<h2 id=\"how-often-per-week\">How Often per Week<\/h2>\n<p>Three sessions a week on nonconsecutive days, for at least six weeks. Work on the shoulder blades and on thoracic extension, applied without touching the neck directly, <a href=\"https:\/\/doi.org\/10.5606\/tftrd.2021.6397\">reduced neck pain and improved posture in people who spend the day at a computer over exactly that span<\/a>.<\/p>\n<p>Two sessions is the floor below which the circuit turns into a relief ritual: it feels good in the moment and changes nothing about how your shoulders sit on Friday evening. On the days in between, passive <a href=\"https:\/\/runlovers.it\/en\/2026\/open-chest-cavity-yoga-exercises\/\">rib cage opening work<\/a> does the job well, costing little energy and staying out of the way of recovery. And if you lift, the circuit makes an excellent activation block before upper-body sessions, where it sits comfortably alongside <a href=\"https:\/\/runlovers.it\/en\/2026\/strengthen-shoulders-improve-mobility-rotator-cuff\/\">targeted rotator cuff strengthening<\/a>.<\/p>\n<div style=\"background-color: #f2f2f2; margin: 15px 15px 15px 0; padding: 15px; border-top: 0px solid #dee065; border-bottom: 0px solid #dee065;\">\n<h3 id=\"what-to-do-on-your-work-breaks\">What to Do on Your Work Breaks<\/h3>\n<p>The circuit works on the hours you&#8217;re not at your desk. The other eight get handled with three short movements, done standing next to your chair.<\/p>\n<p>Every forty minutes, stand up and stay on your feet for half a minute, even while you read. In that half minute, let your arms hang at your sides and rotate your palms outward until your thumbs point behind you, holding five seconds and repeating three times: it&#8217;s the fastest way to get the heads of the humerus back where they belong. Before you sit down again, fix two things: the top edge of your screen at eye level, and your elbows supported and close to your torso rather than hovering out front. With your phone the same logic applies in reverse: raise it to your eyes instead of lowering your neck to it.<\/p>\n<\/div>\n","protected":false},"excerpt":{"rendered":"<p>By the end of the day the shoulders are forward, the chest is closed, and the ache turns up between the shoulder blades.
