That recoil pushes, handing the stride a portion of the impact energy — energy the calf doesn’t have to generate by contracting. How much comes back depends on one specific mechanical property, tendon stiffness, and that property is trainable.

The Spring Nobody Trains

Think of the difference between jumping on a tightly strung trampoline and jumping on the same bed left slack. On the tight one the bounce comes back by itself and the legs do almost nothing. On the slack one you sink, and getting back up is on you. The tendon works on the same logic: the stiffer it is, the less the muscle fibers have to shorten to produce the same push against the ground. And shortening costs oxygen.

This is where much of your running economy is decided. Running economy is the amount of energy you spend to cover a mile at a given pace. Two people with the same aerobic engine can spend different amounts, and the gap sits in how much mechanical work the muscles have to produce actively instead of receiving it from the elastic structures they came with.

The weight room works almost entirely on muscle: sets, reps, loads that climb. It’s useful work, and there’s no reason to drop it. But the heaviest load you move on the calf machine says little about what your stride costs energetically, because that cost is set by the tissue sitting between the muscle and the heel, and that tissue answers to something else.

The Stimuli the Tendon Recognizes

The tendon adapts to the size of the deformation it undergoes and to how long it undergoes it, more than to the speed at which you impose it. In practice: high-load contractions, held still for twenty or thirty seconds, repeated three times a week. Ten weeks of this work on the calf raise Achilles tendon stiffness by nearly twenty percent and change how it behaves while you run.

The second stimulus is slow loading. Full-range movements taking three seconds up and three seconds down, with a weight that forces you to stop somewhere between the sixth and the eighth rep. The slowness keeps tension high across the entire range instead of concentrating it in the instant the weight leaves the bottom. It’s the same logic behind building calf strength, moved onto longer tempos.

Elastic work comes last, and it comes measured. Hops, rebounds and plyometric bounds ask the tendon to load and unload in a few milliseconds: the stimulus closest to fast running, and the most demanding for a structure that hasn’t been conditioned yet. Stacking it on top of an unprepared tendon is the quickest way to end the program early.

One point that comes before all the rest: if you have active tendon pain, at the heel or below the kneecap, this program isn’t where to start. Get a clinical assessment, because a symptomatic tendon needs parameters set for it specifically, not a generic progression.

Why the Timeline Runs Longer Than It Does for Muscle

Count in months. Muscle signals back quickly and loads climb within a couple of weeks, but the tendon changes on a different scale: eight weeks of isometrics in already-trained runners weren’t enough to produce a consistent increase in stiffness, while ten weeks produced a measurable change in people unaccustomed to loading their calves.

Hence the operating rule of the program below: twelve weeks as the minimum horizon, and no shortcuts in the first six. Adding sets, pulling the jumps forward or raising the load ahead of schedule doesn’t shorten the process, because collagen doesn’t answer to impatience.

This is the part that gets sabotaged most often, and it’s easy to see why: six weeks without a perceptible signal is a long stretch. The signal, when it arrives, shows up on the watch and in your heart rate at the same pace, more than in how the legs feel.

The Program, Week by Week

Three sessions a week for the isometric holds, two for slow loading, two for elastic work once it enters. You need a step or a stable raised surface, a wall, and a weight to hold in your hand or across your shoulders: a dumbbell, a barbell or a loaded backpack.

Single-leg isometric calf hold. Standing on a step, forefoot on the edge and heel hanging free. Rise onto the toes to the top of the range, then drop about an inch and stop in that mid position, where the calf is under full tension. The knee stays extended, the hips still, one hand on the wall if you wobble. Once thirty seconds feels manageable, add a weight in the free hand.

Slow straight-knee calf raise. Same position on the step. Rise on a three count, pause a second at the top, lower on a three count and let the heel travel below the level of the step until you feel the stretch. The load is right if it stops you between the sixth and the eighth rep.

Bent-knee calf raise. Seated, with a weight resting on the thighs just above the knees, or standing with the knees bent to around thirty degrees. Same tempo, three seconds up and three down. Bending the knee takes tension off the gastrocnemius and shifts it onto the soleus, the deep muscle that carries most of the load during stance. You need both versions: doing only one leaves half the system uncovered.

Single-leg half-squat isometric hold. Back against the wall, one foot on the floor about a foot and a half out from the wall, the other leg lifted in front. Lower until the knee reaches roughly sixty degrees of flexion and hold. The knee stays tracking over the foot and doesn’t collapse inward. This one loads the patellar tendon, which pays its own bill on every landing.

Forefoot hops. Feet close together, knees nearly straight, low hops staying on the forefoot without ever setting the heels down. Don’t chase height: chase the shortest possible ground contact, as if the surface were hot. The ankles do the work; the hips stay quiet.

Drop and rebound from a step. Step off a box eight to twelve inches high, land on both forefeet and go straight back up with a single immediate hop. The knee bends very little. If you land loud or sink into the legs, the box is too tall: lower it.

<colgroup>
<col />
<col />
<col />
<col /> </colgroup>

Week

Isometric holds (3× per week)

Slow loading (2× per week)

Elastic work

1

Calf 3 × 20 sec per leg

Straight knee 3 × 8, bodyweight

–

2

Calf 3 × 25 sec per leg

Straight knee 3 × 8, bodyweight

–

3

Calf 4 × 25 sec per leg

Straight and bent knee 3 × 8, light load

–

4

Calf 4 × 30 sec per leg

Straight and bent knee 3 × 8, light load

–

5

Calf 4 × 30 sec + half squat 3 × 30 sec

Straight and bent knee 4 × 6, full load

–

6

Calf 4 × 30 sec + half squat 3 × 30 sec

Straight and bent knee 4 × 6, full load

–

7

Calf 4 × 30 sec weighted + half squat 3 × 40 sec

Straight and bent knee 4 × 6

Hops 3 × 15

8

Calf 4 × 30 sec weighted + half squat 3 × 40 sec

Straight and bent knee 4 × 6

Hops 3 × 20

9

Calf 4 × 30 sec heavy + half squat 3 × 45 sec

Straight and bent knee 4 × 6

Hops 4 × 20

10

Calf 4 × 30 sec heavy + half squat 3 × 45 sec

Straight and bent knee 4 × 6

Hops 4 × 20 + rebounds 3 × 6

11

Calf 4 × 30 sec heavy + half squat 3 × 45 sec

Straight and bent knee 3 × 6

Hops 3 × 20 + rebounds 3 × 8

12

Calf 3 × 30 sec

Straight and bent knee 3 × 6

Rebounds 4 × 8

The load goes up when the prescribed number of reps stops stopping you. They’re the first part to protect when the week gets squeezed by everything else.

Slow loading deserves treatment as a hard session in its own right. The cleanest placement is the same day as your quality work, a few hours apart, so the hard days stay concentrated and the easy ones stay easy. The placement to avoid is the day before intervals or the long run, which would land on already-emptied legs. If you’d rather keep the two apart, the general logic on how strength and running can share the same week applies here too.

Elastic work wants fresh legs and belongs before the run, never after a long one: on a fatigued tendon, ground contact time stretches out and the stimulus you were after disappears. In weeks with a race on the calendar, drop the hops and the rebounds for the last five days and keep only the holds.

On every footstrike the Achilles stretches and springs back, and that recoil is energy your muscles never have to produce.
