January is the month of misalignment.<\/li>\n<li><strong>The Solution:<\/strong> Eccentric exercises (slow braking) and isometric exercises (static hold).<\/li>\n<li><strong>The Routine:<\/strong> 4 basic exercises: Calf Raise, Calf Isometric, Wall Sit, Step Down.<\/li>\n<li><strong>The Pain:<\/strong> Slight discomfort (3\/10) is acceptable; acute pain or morning stiffness is not.<\/li>\n<li><strong>Consistency:<\/strong> 2-3 times a week to see results.<\/li>\n<\/ul>\n<hr \/>\n<p>&nbsp;<\/p>\n<p>January is the month when physiotherapists&#8217; waiting rooms fill up. The reason is almost always the same: enthusiasm.<br \/>\nYou decide to run more, lift more weight, jump rope. You don&#8217;t need to sweat; you need total control.<\/p>\n<p><strong>For the Achilles Tendon:<\/strong><\/p>\n<ol>\n<li><strong>Eccentric Calf Raise (on step):<\/strong><\/li>\n<li>Go up with two feet.<\/li>\n<li>Lift one foot and <strong>descend very slowly<\/strong> (4-5 seconds) with the supporting foot until the heel is below the step level.<\/li>\n<li>Go back up with two feet (to remove load from the ascent).<\/li>\n<li><em>3 sets of 10-12 repetitions per leg.<\/em><\/li>\n<li><strong>Calf Isometric (on step or floor):<\/strong><\/li>\n<li>Go up on tiptoes (not to the max, about mid-height).<\/li>\n<li>Stay motionless like a statue.<\/li>\n<li><em>3 sets of 30-45 seconds.<\/em> (If easy, do it on one leg).<\/li>\n<\/ol>\n<p><strong>For the Knee (Patellar Tendon):<\/strong><\/p>\n<ol>\n<li><strong>Wall Sit (Chair against the wall):<\/strong><\/li>\n<li>Back against the wall, slide down until knees are at about 60-90 degrees (based on pain: if it hurts, stay higher).<\/li>\n<li>Stay motionless. Push your feet into the floor.<\/li>\n<li><em>3 sets of 30-45 seconds.<\/em><\/li>\n<li><strong>Controlled Step Down:<\/strong><\/li>\n<li>Start standing on a step or a low box.<\/li>\n<li>Descend slowly with one leg toward the floor, barely touching with the heel <em>without<\/em> transferring weight, and go back up. The knee of the leg remaining on the step must stay aligned (don&#8217;t let it cave inward).<\/li>\n<li><em>3 sets of 10 slow repetitions (3 seconds down) per leg.<\/em><\/li>\n<\/ol>\n<hr \/>\n<div style=\"background-color: #f2f2f2; margin: 15px 15px 15px 0; padding: 15px; border-top: 2px solid #dee065; border-bottom: 2px solid #dee065;\">\n<h3>Pain: What Is \u201cOK\u201d and What Is a Stop Signal<\/h3>\n<p>When working on tendons, a little discomfort is tolerated, but you need to know how to read the traffic light.<\/p>\n<ul>\n<li><strong>Green Light (0-3\/10):<\/strong> Slight discomfort during the exercise. It&#8217;s okay to continue.<\/li>\n<li><strong>Yellow Light (4-5\/10):<\/strong> Moderate pain. Okay if it <em>does not worsen<\/em> during the sets and disappears as soon as you finish or within a few hours.<\/li>\n<li><strong>Red Light (6+\/10):<\/strong> Acute pain, stabbing, or if the pain persists the next morning (morning stiffness, limping right out of bed). In this case: STOP. Reduce the load or consult a physiotherapist.<\/li>\n<\/ul>\n<p>To monitor pain over time, I recommend applying the <a href=\"https:\/\/runlovers.it\/2025\/2-2-2-rule-injury-prevention\">2-2-2 rule for injury prevention<\/a>: it will help you objectively understand if you are getting worse. Follow this logic:<\/p>\n<ul>\n<li><strong>Week 1:<\/strong> Focus on technique and timing (slowness). Use only body weight.<\/li>\n<li><strong>Week 2:<\/strong> Increase volume. Go from 3 to 4 sets, or increase isometric times (from 30&#8243; to 45&#8243;).<\/li>\n<li><strong>Week 3:<\/strong> Increase load. Since they are tiring, it&#8217;s better not to do them before a quality run.<\/li>\n<\/ul>\n<h2>Typical Mistakes: Too Much Load, Too Many Variations, Lack of Consistency<\/h2>\n<ol>\n<li><strong>Bouncing:<\/strong> Doing calf raises quickly using elasticity. Useless for strengthening the tendon structure. You must move in slow motion.<\/li>\n<li><strong>Inconsistency:<\/strong> The tendon needs constant stimuli. Doing it once in a while is useless. It takes weeks, not days.<\/li>\n<li><strong>Ignoring the chain:<\/strong> Strengthening only the tendon without thinking about the rest of the leg is limiting.
