Have you ever trained while on a near-carb-free diet? You probably ran into a predictable disaster: by the third mile your legs felt like lead and your mind struggled to stay focused. That happens because carbohydrates are the primary energy macronutrient for anyone moving at moderate to high intensity. Without them, the body loses access to its most efficient fuel source.

Muscle Glycogen: What It Is, Where It’s Stored, and How It Runs Out

As the scientific literature has widely shown, muscle glycogen is a branched chain of glucose molecules stored directly inside muscle cells and the liver. Picture it as a set of rechargeable batteries, ready to go. The moment you start running, cycling, or lifting weights, your muscles tap straight into these reserves to resynthesize adenosine triphosphate (ATP), the cell’s energy currency. Glycogen stores aren’t unlimited: depending on the intensity of the activity, they can run out somewhere between 60 and 90 minutes. As effort speeds up, the body favors glucose over fat because it requires less oxygen to convert into energy, giving you an immediate motor response.

What Happens to Session Quality When Glycogen Runs Low

When glycogen stores drop below a critical threshold, central and peripheral fatigue kick in. Perceived effort spikes, technical precision drops, and coordination suffers. Slow-Release vs. Simple Sugars: The Practical Difference for Athletes

Slow-release carbs are made of complex molecular structures – complex carbohydrates – that take longer to break down into glucose. Foods like whole grains, legumes, and root vegetables release energy gradually into the bloodstream, avoiding insulin spikes and providing steady energy – ideal for main meals eaten well outside training windows. Simple sugars, by contrast, have a very short molecular structure that barely needs digesting. They’re absorbed quickly in the gut, hitting the bloodstream within minutes.

When Simple Carbs Make Sense (During and Right After Exercise)

Simple sugars matter most in the time windows close to activity. During efforts lasting over an hour, taking in gels or isotonic drinks based on maltodextrin and fructose preserves muscle glycogen and keeps blood sugar steady. Right after a session, in the early stages of recovery, the insulin spike triggered by simple sugars speeds up glucose uptake into depleted muscles, accelerating the rebuilding of energy stores.
