Then there’s us poor mortals, jumping into the lane and, after two laps, feeling closer to the Titanic’s lifeboats than the King of Atlantis.
While running is part of our DNA on dry land, water is a hostile element. It is roughly 800 times denser than air. This means that if you try to fight it using brute force, you will lose miserably. The secret to swimming isn’t how much power you exert, but how much drag you eliminate.
Adding swimming to your workout routine is an excellent choice, so much so that many athletes often wonder whether swimming or rowing is the best low-impact cross-training to boost their aerobic base. Both offer low-impact conditioning, but swimming demands a level of mechanical and technical precision you can’t fake. Even a great swimming workout to strengthen your body loses its efficacy if you don’t cooperate with hydrodynamics first.
Reducing Frontal Drag: Head and Hip Position
The first and greatest enemy of the beginner swimmer is frontal drag. Imagine your body as a boat hull: the more surface area you oppose to the water, the harder you will have to work to move forward.
The most common mistake in freestyle swimming is looking forward at the wall at the end of the lane. This natural instinct, typical of walking or running, causes an immediate braking effect in the water: by lifting your head, your hips and legs inevitably sink due to a basic law of balance. The result? You are swimming uphill, dragging your legs behind you like an open parachute.
To fix this fault, you must look down at the black or blue line on the bottom of the pool. Keep your neck in a neutral position, completely aligned with your spine. The moment you lower your head, your lower back flattens, and your hips rise toward the surface. Body Roll and Stroke Extension

Lengthening your stroke leads directly to the crucial phase: the catch. When your hand enters the water, do not immediately push it straight down. Water isn’t solid, so it will simply slip away. Aim for the “early vertical forearm” (high elbow) technique.
Flex your wrist slightly and bend your elbow, keeping it near the surface, so that your forearm and hand form a large paddle facing backward. From that moment on, you aren’t just moving your arm through the water: you are planting a solid paddle into the fluid and using your lats to pull your entire body past that point.
Isolation Drills with a Kickboard and Pull Buoy

- Drill 2: Pull Buoy Freestyle (Focus: Body Roll and Catch). Place the pull buoy between your thighs. This tool keeps your legs afloat for you, deactivating them. Focus entirely on your arms: concentrate on a deep shoulder rotation (body roll) and keeping a high elbow during the catch.
- *Volume:* 4 x 50 meters. *Pace:* Steady and fluid. *Rest:* 15 seconds.
- Drill 3: Single-Arm Freestyle (Focus: Stroke Extension). Swim using only your right arm, keeping your left arm extended straight out in front of you (or holding a kickboard with your left hand). Breathe on the side of the working arm. On the next lap, switch to your left arm. This exercise forces you to perfect your drive and body roll on each individual side.
