How Long to Rest Between Sets, by Training Goal

The time that passes between one set and the next decides how much of the work you planned you actually complete — and with it, the adaptation you get.

  • The same exercises at the same load produce different results depending on whether thirty seconds or three minutes go by between sets.
  • The most recent review points to a small advantage for rests longer than 60 seconds, and no appreciable difference beyond 90.
  • The reason is practical: rests that are too short collapse the reps in the sets that follow, and total training volume goes down with them.
  • Judge by the set you just finished rather than by the clock. If the reps you planned don’t come back, the rest was too short.

Between sets the phone lights up to check notifications, and the next set starts once the feeling seems acceptable again. It’s the one training variable we decide by eye, while exercises, sets, reps and load are written down somewhere.

The Variable Nobody Writes Down

A line like “3 sets of 10 reps at 90 pounds” describes four different workouts, depending on how much time passes between sets. With thirty seconds of rest, the second set closes at eight reps and the third at six — or you drop the weight to get to the end. With two and a half minutes, all three sets of ten go through almost intact, at the same load.

Try climbing two flights of stairs with heavy grocery bags, setting them down on the landing, and starting again. After twenty seconds you feel the second flight all the way up and maybe stop halfway; after two minutes you climb with the same arms as before. The bags weigh the same. What changes is how much of the work you get through. Across one session that’s a detail. Across twelve weeks it becomes the work the muscle actually received.

What Changed About the Sixty-Second Rule

For years the advice for anyone chasing muscle mass was to keep it short: the National Strength and Conditioning Association lists 30 to 90 seconds for hypertrophy. The logic was hormonal. Short rests raise metabolic stress and the acute testosterone and growth hormone response, and that spike was long considered an engine of muscle gain.

Then two things shifted. Transient hormonal spikes turned out to matter little for hypertrophy. And in 2024 the group led by Alec Singer and Brad Schoenfeld pooled nine randomized trials into a systematic review with Bayesian meta-analysis in Frontiers in Sports and Active Living: a small advantage for rests beyond 60 seconds, no appreciable difference past 90.

That advantage deserves to be read for what it is — small, with wide variability across studies, and muscle grows along the entire spectrum of durations examined. The authors still reach a clear conclusion, and I share it: the guidelines recommending short rests for hypertrophy need reexamining. The message concerns the floor more than the ceiling. Under a minute you lose something. Above a minute and a half you gain nothing measurable.

Why the Load You Can Hold in the Next Set Matters

The likely mechanism is mechanical. Short rests bring down the reps in the second and third sets, and training volume comes down with them — the product of sets, reps and load. A 2022 study by Ariel Longo and colleagues isolates it well: ten weeks of single-leg leg extensions at 80% of one-repetition maximum (1RM, the most weight you can lift once). With 180 seconds of rest, quadriceps cross-sectional area grew 13.1%; with 60 seconds, 6.8%. Adding sets to the short-rest condition until volume matched brought growth back up to 12.9%.

Read this way, rest isn’t an ingredient that stimulates growth: it’s the variable that decides how much of the planned work you finish. Rest less and you reach the same result by adding sets, and by lengthening the session. The time saved between sets gets paid back at the end.

Durations by Goal

The values below are reasonable starting points, not thresholds to hit to the second.

On strength, the numbers come from a 2018 systematic review by Jozo Grgic and colleagues: solid gains show up even with rests under a minute, but maximizing them in lifters already experienced with resistance training takes durations beyond two minutes, while beginners do fine on 60 to 120 seconds. On muscular endurance the evidence is thinner. Short rest stays consistent with the goal, but it’s a choice grounded in training logic more than in settled data.

None of these values applies to the whole session in one block: a heavy deadlift and a dumbbell curl don’t ask for the same time. Long rests on heavy compound lifts, shorter ones on isolation work. And if you’re working on time under tension or on eccentric phases to build strength without adding load, remember that both stretch the set, and with it the time you need to recover from it.

The most useful advice the data offers is boring and hard to sell: most people who train should rest a little longer than they do, especially on the heavy lifts.

Going by Performance Instead of the Clock

The clock is convenient because it’s objective, and limited because it ignores the day. The same squat at the same load asks for different times after eight hours of sleep or after five, on the first set or the fifth. The most reliable guide comes from the set you just finished.

Here’s how it works. Set a minimum consistent with your goal, then extend it until you can repeat the planned reps at the same load, or stay within one or two of the target. If you programmed three sets of eight at 135 pounds and the second closes at five, the rest was too short. When you have nothing else to go on, an accessible marker is breathing that has settled enough to talk over it in full sentences.

Two cases correct the criterion. Take your sets to failure or very close to it and the drop-off is expected, not a signal of insufficient rest. If reps collapse even with three minutes, the problem is the load. Then there are formats built precisely so that performance falls, like kettlebell complexes: there the decline is the intended result.

How to Handle Rest When the Workout Has to Fit Into Forty Minutes

A time constraint gets solved on the exercises before it gets solved on the rests. The most effective lever is alternating two movements on areas that don’t compete with each other, a pull-up and a squat for instance: while one works, the other recovers, and every muscle group reaches its next set with a full two minutes even though you’ve halved the dead time. Compressing makes sense where rests weigh least, on isolation work at the end of the session. Better to cut an exercise than to shorten the recovery on the others. If time is the dominant constraint, switch to a format designed for it, like the EMOM method, where the minute-by-minute structure replaces managing rests by hand.
