Build Strength and Mobility on the Rowing Machine

On a rower, 60% of the drive comes from your legs, and learning the sequence pays off more than any resistance setting on the flywheel.

Sit on a rower, strap your feet in and slide forward until your shins are vertical. Your chest comes to rest against your thighs, your ankles are at full flexion, your shoulders sit ahead of your hips and your back stays long. This is the catch, the starting position of every stroke, and holding it is already work that would take a dedicated exercise in the weight room.

Why the Rower Gets Filed Under Cardio

In most gyms the rower sits in a row with the treadmills, and the first thing the monitor shows you is calories. That shapes how it gets used: twenty minutes of warm-up, damper cranked to the top, arms doing the pulling. It’s the least productive thing you can do with the machine.

A rowing stroke is a leg drive with a pull attached to it. In a well-executed stroke, roughly 60% of the power comes from the legs, 30% from the swing of the torso and 10% from the arms. Picture pushing a floor away from you while holding a taut rope: the rope moves because your feet move, and your hands only have to keep from letting go.

Output depends on coordination between muscle groups more than on the strength of any single one: the muscles fire in a relay with precise timing, and someone with powerful quads who opens the torso too early produces less than someone weaker but better coordinated. For a machine judged by a number on a display, that’s a counterintuitive piece of information: on the rower you improve by learning before you improve by pushing.

The other half of the value is range of motion. Every stroke takes ankles, hips and shoulders near the limit of their travel and brings them back a moment later, twenty-odd times a minute, under load and with no ground impact. The elliptical and the stationary bike protect your joints by keeping them inside a narrow arc; the rower protects them by using the whole thing. That’s the difference between sparing a joint and maintaining one.

The Stroke Sequence and What It Trains

Leg Drive, Body Swing, Final Pull

From the catch you push through your heels with your arms straight and your torso locked at the angle it already had. The knees extend, the seat travels back, the handle moves without your hands doing anything. Quads, glutes and calves work here in something close to a horizontal leg press, with one difference: no backrest holds your torso in place — your abdominals do, which is why your core finishes the session as tired as your legs.

Once the knees are almost straight, the torso swings back around the hips until it passes vertical by a few degrees. Spinal erectors, glutes and hamstrings come in, transmitting to the handle the drive the legs have already produced. It’s a loaded hip extension, the same motor pattern as a deadlift, spread across dozens of reps instead of five.

Only then do the arms draw the handle in under the ribs, elbows tracking close to the sides, shoulder blades converging. Lats, rhomboids and biceps do their work in a fraction of a second: the same pulling chain that governs the kayak stroke here closes a movement the legs have nearly finished.

The Recovery, Where Mobility Is Earned

The recovery reverses the sequence and takes twice as long as the drive: the arms extend first, then the torso hinges forward from the hips, and only once the handle has cleared the knees do they bend and let the seat slide. The reference ratio is one to two, one count to drive and two to come back.

That double count is the space where mobility gets earned. Coming all the way forward asks the ankle for the same dorsiflexion you need to drop into a deep squat, the hip for a full closure with the chest near the thighs, the thoracic spine to stay long instead of rounding to buy back the inches the joints won’t give. Stiff ankles show up by the third stroke: the seat stops moving forward before the right point, and the body compensates by bending the back.

The rower exposes those restrictions; on its own it won’t resolve them. A few floor mobility drills before you get on make the catch position reachable, and from that point the strokes are what maintain it.

The Reference Session

Two numbers govern the work, and the monitor shows both. The first is the 500-meter split: the time it would take you to cover 500 meters (about a third of a mile) holding your current effort, written in minutes and seconds. The lower the number, the harder you’re going. The second is stroke rate, the number of complete strokes you take in sixty seconds: below 20 the work is strength-oriented, because each stroke has to move the flywheel on its own; above 26 it turns cardiovascular, because frequency replaces the power of the individual stroke. To build strength and technique, stay between 18 and 22.

Then there’s the damper, the lever on the side that controls how much air enters the flywheel, numbered 1 to 10. Cranking it to 10 doesn’t make the work more muscular; it just makes the sequence harder to hold once your legs are tired. Most people work better between 3 and 5.

The warm-up lasts five minutes at 18 strokes per minute and also serves to put the movement back in order. Three drills are enough: one minute rowing arms only, legs straight and torso still, to feel where the pull ends; one minute adding the body swing, with the seat still locked; one minute letting the seat travel half its slide, so the legs enter the movement without taking you all the way to the catch. Then you row full strokes.

Two sessions a week, never back to back, for four weeks.

The first two weeks feel like they’re barely training you, and they’re the two that decide whether this machine will be worth anything to you in the months that follow. Skip them and you arrive at week four with the same faulty stroke, just held for longer.

The Three Mistakes That Reduce the Stroke to Arms

The first is the early pull: the elbows bend while the legs are still pushing. The handle moves, so it feels like it’s working, but the load shifts from the quads to the biceps, which are infinitely less suited to carrying it. Fix: arms straight until the knees are almost extended.

The second one you spot from the side. The seat travels back but the handle lags behind, because the torso collapses forward during the drive instead of staying rigid: the legs produce force that gets lost in a soft trunk and never reaches the flywheel. Fix: start the drive more slowly and hold the torso angle fixed until the legs have finished.

The third is the rushed recovery. You return to the catch at the same speed you drove out, which leaves too little time to reload the legs and forces you to compensate by pulling with the upper body. Fix: count one on the drive and two on the recovery, for the whole length of the block.
