June’s numbers are still written in your notebook, and your muscles can probably still move them. Everything else has shifted in the meantime: volume tolerance, precision of the movement under load, the capacity of connective tissue to absorb the forces that load generates. Coming back to the weight room after three or four weeks off has its own criteria, and the first one is that the number on the bar temporarily stops being the metric you judge the session by.
What You Actually Lose in a Month Off
In the review by Iñigo Mujika and Sabino Padilla on short-term detraining, strength comes out largely preserved through four weeks of inactivity. What goes first is eccentric strength and the specific power of people training at a high level, along with recently acquired strength, the kind the body hadn’t consolidated yet.
On the tissue side the picture changes. A study by Keitaro Kubo and colleagues followed eight people through three months of isometric knee-extensor training and three more months of complete detraining. Maximal strength and neural activation held steady through the layoff, while muscle cross-sectional area was back to baseline after a month and tendon stiffness after two. Small sample, isometric protocol — but the direction is clear enough: the tendon adapts more slowly than the muscle when you train it, and unlearns faster when you stop.
What drops most over a month off isn’t strength, it’s the structure’s ability to hold the load that strength can still produce. Think of an engine and the bolts that fix it to the frame: the horsepower is all there, the mounting has worked loose in the meantime. Almost the entire catalog of comeback injuries starts right there, because the muscle writes a check that tendons, joints and coordination aren’t ready to cash.
Then there’s the least measurable item, volume tolerance. Ten sets that in June left you with the sense of a job done leave you with three days of soreness in August. Anyone who held on to even two sessions a week at the minimum effective dose over the summer can compress the first two weeks of the plan below.
The Four-Week Principle
No validated return protocol tells you what percentage to restart from after a layoff: the figures below are a choice of caution, calibrated so that any error falls on the harmless side rather than into injury. For the first two weeks volume stays high and load stays low, so the tissues get repeated exposure without ever seeing peak tension. In the last two the ratio inverts: reps come down, weight goes up.
To set intensity without max testing, count your reps in reserve, meaning how many you’d still have left before you couldn’t complete the movement. End the set with four in the tank and you’re in the right zone for week one; with two left, you’re in week four territory. It’s a coarse parameter, and reliable for exactly that reason: it needs no equipment and no recent one-rep max.
The plan runs on three lower-body lifts and three upper-body lifts, rotated across the week’s sessions.

Week four brings the load back to June level, not past it. If that sounds unambitious, look at the asymmetry of the costs: a week spent too cautious costs you a week, a week spent too aggressive costs you a month and it starts with a pain you didn’t have in June.
Which Lifts to Postpone and Which to Keep
The criterion is where the tension concentrates, more than the name of the exercise. Push to week three any movement that loads connective tissue at full stretch and anything that asks for fine coordination under heavy load: heavy deadlifts, Olympic lifts, plyometrics and jumps, sets taken to failure. If I had to postpone only one, I’d postpone the deadlift: it’s the lift where impatience carries the highest price, and it’s also the first one almost everyone writes back into the program.
What stays are the compound lifts done with reduced load and a controlled path. The goblet squat is the most immediate substitute for the barbell squat: hold a dumbbell or a kettlebell vertical against your sternum, feet slightly wider than your shoulders, descend until your thighs are roughly parallel to the floor while keeping your torso tall, drive back up through the whole foot. The weight in front of your chest forces the trunk upright and takes demand off the lower back.
For the posterior chain, the dumbbell Romanian deadlift covers the role of the heavy deadlift without its cost: dumbbells in front of your thighs, knees slightly bent and locked in that position, push your hips back and let the dumbbells slide down your legs until you feel tension behind the thigh, then come up by driving your hips forward. The back stays neutral through the whole range and the dumbbells never touch the floor. The hip thrust completes the work: shoulder blades on the edge of a bench, feet planted, drive your hips up until torso and thighs line up and hold there for a second before lowering.
Up top, the floor press is worth more than the flat bench for the first two weeks: lying on the floor with dumbbells, your elbows stop when they touch the ground and the shoulder never reaches the end of its range. For the back, the single-arm dumbbell row, hand and knee of the same side resting on a bench, torso nearly parallel to the floor, pulling the dumbbell toward your hip rather than your shoulder.
Add one isometric hold per session for the first two weeks: a wall sit with your knees at ninety degrees for thirty or forty seconds, for instance. Low load, long duration. Tendons respond well to that combination, the same one behind isometric work for the legs.
Reading the Signals in Week One
The soreness that shows up the day after your first session has a technical name: delayed onset muscle soreness, DOMS for short. It spreads across the whole muscle belly, it’s symmetrical left to right, it gets worse when you move after sitting still for a while and it eases once you warm up. It’s the expected response to a new stimulus and it asks for no correction, as long as it clears by the second day.
The signal that deserves attention looks different. Pain in one precise spot, the kind you can point to with a finger, sitting on a tendon or near a joint, showing up during the exercise instead of the day after, or turning up on one side only, leaves the category of adaptation. Skip the next session there, and if the discomfort is still around a few days later, let a healthcare professional make the call rather than the table.
Then there’s the positive signal, the one almost nobody logs: from week two on, soreness after the same kind of session drops sharply. If it doesn’t drop, volume is too high for where you are.
how to adjust the next session when muscle soreness lasts more than two days
Skipping the session is the worst reaction. Push it back twenty-four hours, then run it with one less set per exercise and roughly ten percent off the load, leaving exercises and reps unchanged. It confirms the stimulus without adding to it: frequency is what rebuilds tolerance, and breaking it stretches out the whole comeback. On the days in between, move at low intensity, and if you use a foam roller, mind the timing and the pressure more than the total duration. If the soreness comes back identical after the same session the following week, the problem is the number of sets rather than the weight: cut volume by a quarter and hold the load where it is.
