  • Warm-up: 150 meters freestyle, alternating one lap slow and one lap moderate.

Session 3: Intervals and Aerobic Capacity (Interval Training)

A workout built to stimulate your cardiovascular system through controlled pace variations.

  • Warm-up: 200 meters progressive freestyle (start incredibly slow and slightly increase your speed every 50 meters).
  • Main Set: 8 x 50 meters at a strong, sustained pace (RPE 7-8). The pace should be fast but sub-maximal; you should clearly feel the cardiorespiratory demand.
  • Recovery: 30 seconds of absolute rest between the 50-meter repetitions to allow for partial clearance of metabolic waste.
  • Followed by: 2 x 100 meters at a steady, moderate pace (RPE 6), maintaining total stroke control despite the residual fatigue.
  • Recovery: 45 seconds of rest between the 100-meter blocks.
  • Cool-down: 150 meters swam at an easy pace (breaststroke or long freestyle) to promote deep muscular relaxation.
  • Total Distance: 1,150 meters.

Smart Integration: Protecting Your Weekly Recovery Window

The classic cross-training error is stacking sessions without accounting for cumulative systemic fatigue. Swimming should serve as a recovery accelerator, not an additional source of neural or muscular exhaustion.
